Expected feel

Pacing
Moving side-to-side, swooping low, striding forward, and pressing up. Total 3D movement.
Keep the later rounds moving at the same size as the early ones. Do not drop the lateral line hops to keep the other sets moving.
The movements
Lateral Line Hops
Keep your eyes up. Looking down at the line naturally rounds the shoulders and constricts the airway.
What not to do. Letting the feet come apart in the air and landing one at a time.
Dive-Bomber Push-ups
This is a slow, tension-heavy movement. Focus on continuous, unbroken motion rather than speed.
What not to do. Skipping the return swoop and pressing straight back to the start.
Alternating Lunges
Reverse lunges are superior for AMRAPs. They protect the deceleration forces on the knee and allow for a faster, springier return to the standing position.
What not to do. Letting the front knee travel past the toes as the torso pitches forward.
Commando Planks
Widen your feet. A wider base of support kills the rotation in the hips, making the core work harder but the movement faster.
What not to do. Always leading with the same arm, so one shoulder does most of the work.

Scaling
Keep the four-movement order. Drop reps across the round so the sequence still visits each position.
Lateral Line Hops
- Step instead of jump. Same pattern, same range, no flight. Keeps the pace without the landing.
- Lower and slower. Keep the jump but cut the height and take the landing softly.
Dive-Bomber Push-ups
- Hands elevated. Hands on a bench, chair or step. The higher the surface, the easier the rep.
- From the knees. Knees down, hips in line with the shoulders — do not let the hips pike up.
- Partial range. Lower as far as you can control and press back. Depth grows as you do.
Alternating Lunges
- Hold a support. One hand on a wall or chair for balance. The legs still do the work.
- Shorter range. Drop only as far as you can stand back up from without pushing off your hands.
Commando Planks
- From the knees. Knees down, straight line from knees to shoulders.
- Hands elevated. Hands on a bench or step. The higher the surface, the less you carry.
Mistakes and who it is for
- Opening the lateral line hops at a sprint makes the lateral line hops the piece that falls apart.
- Resting until you feel fresh between movements removes the point of keeping them in one round.
- Spending the first minutes hard leaves the later rounds as a different, slower workout.

Work through the movements in the order listed, then start the next round. Your score is the number of complete rounds plus any reps of the round you were partway through when the clock hit zero — written as rounds plus reps, so seven full rounds and twelve reps is7+12.
